Ask the internet how much dark chocolate to eat daily and you’ll get a consistent number: 20 to 30 grams, at 70% cocoa or higher. Roughly one to two squares. Some sources stretch to 40 grams.
That’s a defensible answer. It’s also incomplete in two ways that matter, and the gap between the tidy recommendation and the messy reality is worth understanding before you build a habit around it.
Where the number comes from
The 20–30g recommendation is a compromise between two curves. Flavanol intake goes up with portion size, and so do sugar and calories. The recommendation sits at the point where researchers judge the first to be worthwhile and the second still acceptable.
The evidence on the benefit side is real. A meta-analysis published in the American Heart Association’s journal Hypertension found cocoa consumption lowered blood pressure by an average of 4.7 mmHg systolic and 2.8 mmHg diastolic. Separately, the European Food Safety Authority approved a claim in 2012 that 200 mg of cocoa flavanols daily helps maintain healthy blood flow.
Note what that claim is about: flavanols, at a specified dose. Not chocolate. That distinction is where the first problem lives.
Problem one: you cannot see the flavanols
Flavanol content is not on the label, and it varies by an order of magnitude between products that look identical on the shelf.
The variables are bean genetics, growing region, fermentation, roast temperature and duration, and — most consequentially — whether the cocoa was alkalised. Dutch processing removes roughly 60% of flavanols, and up to about 90% under heavy treatment.
So a 75% bar made from heavily Dutched cocoa can contain fewer flavanols than a 60% bar made from natural cocoa. Cocoa percentage tells you about cocoa solids and butter. It says nothing about how those solids were handled. We’ve laid this out fully in cacao vs. cocoa.
Problem two: the sugar comes along
A 70% bar is roughly 70% cocoa solids and butter — which means the remaining 30% is mostly sugar. At a 30g serving that’s around 9g of sugar and roughly 170 calories, for a flavanol dose that may or may not clear the EFSA threshold.
Going higher in cocoa percentage improves the ratio: an 85% bar carries around half the sugar of a 70% one. Going to 100% removes it entirely — at which point most people stop enjoying it, which is its own kind of failure.
This is the real constraint. Chocolate is a delivery vehicle that charges you sugar and calories for its flavanols, at an exchange rate you can’t read off the packet.

- Prefer bars where cocoa mass is the first ingredient, not sugar.
- Treat it as replacing another dessert, not as an addition.

The more efficient route

The point is to be clear about which job you’re doing. Dessert with an upside, or a flavanol dose. If it’s the second, the powder is the better tool.
What about milk chocolate?
Substantially lower in cocoa solids, substantially higher in sugar, and the flavanol content is low enough that it is not a meaningful source. There is also a long-running debate about whether milk proteins interfere with flavanol absorption; the evidence is mixed and, given the low starting content, largely academic.
