There’s a version of coffee advice that’s all about quantity — how many cups, how much caffeine. It misses the more useful variable. For most people, when you drink coffee shapes how it feels and what it costs you more than how much you drink.
Two clocks are involved: your cortisol rhythm in the morning, and caffeine’s half-life in the evening.
The morning problem
Cortisol is your body’s built-in alertness signal. It follows a strong daily rhythm and produces a sharp spike shortly after you wake — the cortisol awakening response — typically peaking around 30 to 45 minutes after rising.
Drinking coffee straight into that peak means adding a stimulant to a system that is already maximally stimulated. The subjective return is poor. You get less lift than the same cup would give you an hour later, and there’s a reasonable argument that habitually stacking caffeine on the cortisol peak encourages faster tolerance.
The commonly recommended window is roughly 90 to 120 minutes after waking — once cortisol has peaked and started falling. For a 7am wake-up, that puts the first cup somewhere between 8:30 and 9:00.
It’s worth being honest that the cortisol-timing recommendation rests more on physiological reasoning than on large outcome trials. It is a sensible heuristic, not settled science. But the second half of this article is on much firmer ground.
The evening problem
Caffeine’s half-life is commonly cited as three to five hours, though the real range across individuals is wider — anywhere from about two to ten hours depending on genetics, liver function, medication, smoking status, and pregnancy.
Half-life compounds unforgivingly. At a six-hour half-life, a 2pm coffee still leaves roughly 25% of its caffeine circulating at 10 or 11pm. That residual is usually not enough to stop you falling asleep — which is exactly why people underestimate it. What it does instead is measurably reduce slow-wave sleep. You sleep the same hours and get less out of them, then need more coffee tomorrow.
Your genetics matter here
The CYP1A2 enzyme performs most caffeine metabolism, and common genetic variants split the population into faster and slower clearers. Fast metabolisers can have an espresso after dinner and sleep fine. Slow metabolisers can be affected by a late-morning cup.
You don’t need a genetic test to work out which you are. Track it: note your last caffeine time and how you sleep, for a week or two. The pattern usually becomes obvious.
- Wake → +90 minutes: water first, daylight if you can get it. Let cortisol do its job.
- +90–120 minutes: first cup. This is the highest-return window.
- Before ~2pm: second cup, if you want one.
- 8 hours before bed: caffeine curfew. For an 11pm bedtime, that’s 3pm.
- After the curfew: if you want the ritual without the caffeine, cacao is the obvious substitute.
Where cacao fits the schedule
The main reason people break the caffeine curfew isn’t caffeine — it’s habit. The afternoon cup is a break, a warm drink, a punctuation mark in the day.

Three timing myths
“Coffee stops working if you drink it every day.” Partial tolerance to some effects is real, but habitual drinkers still measurably benefit — and much of the morning lift in a regular drinker is genuine effect, not just withdrawal reversal.
“Coffee dehydrates you.” At habitual intakes, coffee counts toward fluid intake. The mild diuretic effect doesn’t offset the water in the cup.
“I can fall asleep after coffee, so it doesn’t affect me.” Sleep onset and sleep quality are different measurements. Caffeine reliably reduces slow-wave sleep even in people who fall asleep normally.
